Who these sessions are for

These are for the weeks when an hour in the gym is not going to happen: a lunch break, an early start, an evening after a long day. Both sessions are in Trenno’s Explore. “Quick Dumbbell Full-Body, 30 min” needs one pair of dumbbells and a strip of floor; “Quick Full-Body, Machines” needs five machines in a gym. Each is five exercises and 14 or 15 sets.

A short session works when it is built from the right exercises. A review of time-efficient training recommends multi-joint exercises, with at least one leg exercise such as a squat, one upper-body pull and one upper-body push, and at least four sets per muscle group a week in a range of 6 to 15 reps (Iversen and colleagues, 2021). Both sessions are built that way: a squat or a leg press, a row or a pulldown, and a press.

Pick a longer plan if:

  • You have 45 to 60 minutes on three or four days. A full program gives each muscle more weekly sets. Which workout split is best helps you choose one.
  • Your goal is the heaviest squat or bench press you can build. That takes heavy sets and long rests, as in the beginner strength program.

The two sessions

At home: one pair of dumbbells

“Quick Dumbbell Full-Body, 30 min”, as it stands in Explore. No bench: the press is done on the floor.

Exercise Sets Rest
Goblet Squat 3 × 10 to 15 1:30
Dumbbell Floor Press 3 × 8 to 12 1:30
Bent-Over Dumbbell Row 3 × 8 to 12 1:30
Standing Dumbbell Overhead Press 2 × 8 to 12 1:30
Dumbbell Romanian Deadlift 3 × 8 to 12 1:30

In the gym: five machines

“Quick Full-Body, Machines”, as it stands in Explore. No spotter and no barbell: set each machine once and work through them.

Exercise Sets Rest
Leg Press 3 × 10 to 15 1:30
Lat Pulldown 3 × 10 to 12 1:30
Machine Chest Press 3 × 10 to 12 1:30
Seated Cable Row 3 × 10 to 12 1:30
Cable Crunch 3 × 12 to 15 1:00

How the week works

Run them on two or three days a week with a day between, so each muscle has time to recover:

Day At home In the gym
Monday Dumbbells Machines
Tuesday Rest Rest
Wednesday Dumbbells Dumbbells
Thursday Rest Rest
Friday Dumbbells Dumbbells
Weekend Rest Rest

For two sessions a week, keep Monday and Thursday. The gym week takes the dumbbell session twice, because the machine session has no exercise filed under the hamstrings or the shoulders in our exercise library. Counted from the rows, the weekly sets per body part:

Body part Dumbbells twice Dumbbells three times The gym week
Quadriceps 6 9 9
Chest 6 9 9
Back 6 9 12
Hamstrings 6 9 6
Shoulders 4 6 4
Abs 0 0 3

In every column the legs, the chest, the back and the shoulders get at least the four weekly sets the review above sets as the minimum. The abs get little or nothing; one 20-minute core session a week covers them. The same review found weekly volume more important than how often you train, so three sessions build more than two mainly because they add sets.

Where the 30 minutes go

Counted at about 40 seconds a set and the 1:30 of rest after it, the dumbbell session:

Exercise Sets Minutes
Goblet Squat 3 6:30
Dumbbell Floor Press 3 6:30
Bent-Over Dumbbell Row 3 6:30
Standing Dumbbell Overhead Press 2 4:20
Dumbbell Romanian Deadlift 3 6:30
All five 14 30:20

The machine session comes to 31 minutes, plus a minute or two to walk between machines. Before either, do one light set of the first exercise. The same review advises keeping the warm-up to the exercises themselves, and stretching only when flexibility is the goal.

When 30 minutes is too long: supersets

Pair exercises that do not compete, do one straight after the other, then rest 1:30 and start the next round. How supersets work, and when they help, is in our supersets guide. The dumbbell session as two pairs and one exercise on its own:

Block Exercises Minutes
1 Goblet Squat and Standing Dumbbell Overhead Press, 3 rounds (the press 2) 8:20
2 Dumbbell Floor Press and Bent-Over Dumbbell Row, 3 rounds 9:15
3 Dumbbell Romanian Deadlift, 3 sets 6:30
All The same 14 sets 24:05

Counted with 15 seconds to switch between the two exercises of a pair, each muscle still gets about 2:25 between its own sets, and the session is 6 minutes shorter. Pairing a press with a row is the classic choice: a review of paired push and pull sets found some evidence that they build strength and power in less time (Robbins and colleagues, 2010).

The review of time-efficient training found that supersets can roughly halve training time for the same volume, and that they probably suit muscle growth better than maximal strength (Iversen and colleagues, 2021). There is a price. In a crossover study of 14 men, supersets and tri-sets were more time-efficient than traditional sets, and 24 hours later jump performance had still not recovered after them, as it had after the traditional sets (Weakley and colleagues, 2017). Save them for the days you need them.

Sets, reps, rest and effort

  • Sets: 3 per exercise; the overhead press takes 2.
  • Reps: 8 to 12 for the presses and the rows, 10 to 15 for the legs, 12 to 15 for the crunch.
  • Rest: 1:30, and 1:00 after the crunch. It is already short; do not cut it further.
  • Effort: stop each set with 1 to 3 clean reps in reserve, the reps you could still have done. The RPE and RIR guide explains how to judge it.

How to progress

Use double progression, as in our progressive overload guide: when every set reaches the top of its range, take the next weight. On the Goblet Squat, 3 sets of 10 to 15:

Week Dumbbell Reps per set Next session
1 16 kg (about 35 lb) 12, 11, 10 same
2 16 kg 13, 12, 11 same
3 16 kg 15, 14, 12 same
4 16 kg 15, 15, 15 18 kg
5 18 kg (about 40 lb) 11, 10, 10 same
6 18 kg 13, 12, 11 same

At home the heavier pair may not exist. Then keep the weight and make the exercise harder: the Dumbbell Split Squat instead of the goblet squat, the One-Arm Dumbbell Row instead of the two-arm row. One leg or one arm under the same dumbbell carries more of it, which stands in for the heavier pair. On the machines, move the pin one plate.

Substitutions

If Instead of Do
There is no leg press Leg Press Hack Squat
The pulldown is taken Lat Pulldown Pull-Up (Assisted)
There is no chest press machine Machine Chest Press Dumbbell Bench Press
Your dumbbell is too light to squat Goblet Squat Dumbbell Split Squat

Keep the sets, the reps and the rest of the row you replace.

Common mistakes

  • Cutting the rest to finish sooner. You lose reps on every set after the first. Use the supersets instead.
  • Skipping the warm-up set. One light set of the first exercise takes a minute.
  • Adding exercises until 30 minutes becomes 50. The session is complete as it is; on a long day, run a longer plan.
  • Stretching for ten minutes first. It takes a third of the session, and the review above advises stretching only when flexibility is the goal.

FAQ

Is a 30-minute workout enough to build muscle?

Yes, done two or three times a week with hard sets. The dumbbell session twice a week gives each muscle group it trains 4 to 6 sets, at or above the minimum the review above recommends.

How many times a week should I do it?

Two or three, with a day between. Three gives each muscle half as many sets again as two.

Can I do the same session every time?

Yes. At home that is the plan above. In the gym, mix in the dumbbell session so the hamstrings and the shoulders get their own sets.

Should I add cardio?

For health, yes. The WHO recommends 150 to 300 minutes of moderate aerobic activity a week, or 75 to 150 of vigorous, and muscle strengthening on 2 or more days (Bull and colleagues, 2020). A brisk walk on the days between counts.

Both sessions are in Trenno’s Explore. To run the supersets, take a copy of the routine and combine each pair into a superset: the pair shows as one block, and ticking a set takes you to its partner. The previous session’s sets show beside the empty ones, and the rest timer runs itself between sets.
