One-Kettlebell Press, 3 days
This program builds the clean and press with one kettlebell: a heavy day, a light day, and a medium day each week, backed by swings, snatches, and a carry. Choose a bell you can press cleanly five or six times, and move up a bell size once every press set feels strong.

Week at a glance
Kettlebell Press A
The heavy day: presses in low reps with full rest, then two-hand swings to finish. If you know the 1-2-3 ladder format, run the press sets as ladders inside this range.
2 exercises- Kettlebell Clean and Press10 sets × 3–5 reps5 per sideRest 1:30
Clean the bell to the rack in one smooth pull, then press; keep the forearm vertical so the bell lands softly.
- Kettlebell Swing5 sets × 15–20 repsRest 1:00
Hinge at the hips and snap them forward to float the bell – the swing is a hinge, not a squat; the arms only steer.
Kettlebell Press B
The light day: fewer press sets, then snatches for power and the windmill for the trunk. Keep every rep crisp – this day leaves strength in the tank.
3 exercises- Kettlebell Clean and Press6 sets × 3–5 reps3 per sideRest 1:30
Clean the bell to the rack in one smooth pull, then press; keep the forearm vertical so the bell lands softly.
- Kettlebell Snatch12 sets × 5–8 reps6 per sideRest 1:00
In one hip drive send the bell overhead, punching the hand through at the top so it lands softly on the forearm.
- Kettlebell Windmill4 sets × 6–10 reps2 per sideRest 1:00
Keep the top arm locked and your eyes on the bell as you push the hips sideways and reach down your leg.
Kettlebell Press C
The medium day: press sets at a moderate volume, one-arm swings, and a suitcase carry to finish.
3 exercises- Kettlebell Clean and Press8 sets × 3–5 reps4 per sideRest 1:30
Clean the bell to the rack in one smooth pull, then press; keep the forearm vertical so the bell lands softly.
- Single-Arm Kettlebell Swing10 sets × 10 reps5 per sideRest 0:30
One arm at a time: the hips drive the bell exactly as in the two-hand swing, and the free arm balances the turn.
- Kettlebell Suitcase Carry6 sets × 40 m3 per sideRest 1:00
Carry the bell at your side like a suitcase and walk tall; the free shoulder stays level with the loaded one.
